Heart-rate zones: why most people train in the wrong one

The single most reproduced finding in endurance training research is also the least followed: the best athletes in the world spend most of their time going easy. Recreational athletes spend most of theirs in the middle, where nothing much happens.

The 80/20 pattern

Stephen Seiler's analyses of elite rowers, runners, cyclists and skiers found the same distribution again and again: roughly 80% of sessions at low intensity, below the first lactate threshold, and about 20% hard, with very little in between. Controlled trials in recreational athletes that imposed this polarised distribution produced larger gains in VO₂max and time-trial performance than threshold-heavy training with the same total load.

The grey zone problem

Left to themselves, most people run every session at a "comfortably hard" pace: too hard to recover from quickly, too easy to drive adaptation. The result is chronic moderate fatigue and a plateau. The fix is not more effort; it is a wider spread. Slower on easy days than feels natural, harder on hard days than feels comfortable.

Zones from your own heart

Percent-of-maximum formulas miss by 10 to 20 beats for many people. The Karvonen method uses heart-rate reserve, maximum minus resting, so the zones fit a fit heart with a low resting rate. Zone 2, the easy zone where the 80% lives, sits around 60 to 75% of reserve, which for many trained adults is a slower pace than they have ever deliberately run.

Letting the music hold the zone
